🎓 BACK TO SCHOOL: COLLEGE EDITION

HOW TO STAY FIT & HEALTHY WITHOUT MISSING OUT!

College is an EXCITING time—but it can also be one of the most difficult times to maintain a consistent nutrition and fitness routine.

Your schedule changes. You're surrounded by convenience foods. You may be living in a dorm with limited cooking options. Late-night pizza becomes a thing. Sleep gets pushed to the bottom of the priority list.

And suddenly, the healthy habits you had at home are nowhere to be found.


But here's the good news: You don't have to choose between having a social life and taking care of yourself.

You just need a little STRATEGY.


🥗 1. MAKE PROTEIN A PRIORITY

Whether you're eating in a dining hall, grabbing food between classes, or cooking in your dorm, try to include a protein source at every meal.

Think:

  • Eggs & egg whites

  • Greek yogurt

  • Grilled chicken or turkey, or lean cold cuts (available in low sodium)

  • Lean beef

  • Tuna or other fish if you eat it

  • Cottage cheese

  • Protein shakes

  • Protein bars

  • Quest Chips

  • High protein ramen

Protein helps with muscle recovery, satiety, and maintaining lean muscle mass.

Don't let "I'm too busy" turn into a day of sugary coffee and carbohydrates!


🍎 2. DON'T SKIP MEALS ALL DAY TO "SAVE CALORIES"

This is especially important for students trying to lose body fat.

Skipping breakfast and lunch because you know you're going out for pizza or drinks that night often backfires.

You arrive starving → overeat → feel guilty → restrict the next day → repeat.

Instead, eat normally throughout the day.

You can absolutely enjoy pizza, burgers, wings, or whatever you're having with friends. You don't need to earn your food beforehand.


🍚 3. LEARN THE DINING HALL FORMULA

You don't need a perfect meal.

A simple formula:

PROTEIN + CARBOHYDRATE + FRUIT/VEGETABLE

For example:

🍗 Grilled chicken🍚 Rice or potatoes🥦 Vegetables

Or:

🍳 Eggs🥯 Bagel🍓 Fruit

It's not about eating "clean" 100% of the time.


It's about creating a balanced majority.


🥤 4. WATCH THE LIQUID CALORIES

Coffee drinks, energy drinks, soda, smoothies, and alcohol can add up quickly.

That doesn't mean you need to eliminate them.

Just know what you're consuming. There can be better swaps for these.

Water should be your primary beverage, and keeping a water bottle with you makes staying hydrated much easier. Seltzer and sparkling water are also great options!


🍕 5. YES, YOU CAN EAT PIZZA

Let's get this out of the way:

Pizza isn't the reason college students gain weight.

The problem is usually the combination of:

Pizza + wings + late-night snacks + alcohol + sugary drinks + little sleep + minimal activity + doing it multiple times per week.

One meal doesn't make or break your progress.

Your overall habits do.

Enjoy the pizza. Maybe have 1 slice instead of 3, or 2 slices instead of 6. Then get right back to your normal routine at the next meal. Throw in a grilled chicken salad with the dressing on the side for high volume veggies and lean protein to fill you.


🏋️ 6. DON'T LET "I DON'T HAVE TIME TO WORK OUT" BECOME YOUR EXCUSE

You don't need a two-hour workout. Give yourself 30 efficient minutes.

If you can get to the gym 3–4 times per week, that's fantastic.

Can't make it?

Go for a walk.

Do a 30-minute workout.

Play a sport.

Take the stairs.

Get your steps in.

Something is always better than nothing.

And if you're trying to build muscle, consistency with resistance training matters far more than having the "perfect" program.


😴 7. SLEEP IS PART OF YOUR FITNESS PLAN

Late-night studying, socializing, and scrolling can make sleep a challenge.

But don't underestimate it.

Poor sleep can make it harder to recover from workouts, regulate appetite, concentrate in class, and maintain consistent healthy habits.

You don't need perfect sleep every night.

Just make it a priority whenever you can and recharge your battery 🔋


🎒 8. KEEP EASY OPTIONS IN YOUR DORM

Your environment matters.

Keep convenient foods around so that when you're hungry, your only option isn't the vending machine.

Try:

  • Protein bars

  • Quest Chips or other High Protein Chips

  • Protein powder or RTD (ready to drink) shakes

  • Greek yogurt

  • Fruit

  • Popcorn

  • Rice cakes

  • Oatmeal

  • Cereal

  • Beef/turkey jerky

  • Fresh sliced veggies

  • Steamer veggie bags

  • High Protein Overnight oats

Make the better choice the easier choice.

🍻 9. BE SMART ABOUT ALCOHOL

For students who choose to drink, remember that alcohol contains calories—and the food choices that come with drinking can add up quickly - that's where I went wrong in college 🙈

You don't have to avoid every social event.

Instead, think about moderation and planning.

Drink water, seltzers, or opt for a diet soda throughout the night, be mindful of portions, and avoid turning one night out into an entire weekend of being off track.


If you are drinking, opt for a wine spritzer by diluting your wine with sparking water.

Go with clear liquors. Stay away from sugary mixers.

I'm not promoting drinking. But I am a realist and know many students WILL drink.


Alcohol is a 4th macronutrient but doesn't serve any benefit to the body. We track alcohol as a carbohydrate. You can use a simple formula to track it as a carb at 4 calories per gram of carbohydrate.


For example: 100 calorie surfside / 4 grams carb = 25 grams carbohydrate.

So, even though your surfside reads 3 or 4 carbs per can --> where do all the calories come from? Alcohol.


🎯 10. DON'T AIM FOR PERFECT. AIM FOR CONSISTENT.

This may be the most important lesson.

College is unpredictable.

There will be weekends where you eat more.

There will be late nights.

There will be pizza.

There will be skipped workouts.

That's life.

The goal isn't to never get off track.

The goal is to get back on track quickly.

Don't wait until Monday.

Don't wait until the next semester.

Don't wait until January.

Your next meal is another opportunity to make a good decision.


🏆 My "College Nutrition Starter Kit"

For a student trying to eat well without turning their dorm into a kitchen, I'd recommend:

MINI FRIDGE + MICROWAVE (if permitted) + BLENDER + ELECTRIC KETTLE (if permitted) + GOOD WATER BOTTLE

That gives them a ton of options without needing to cook elaborate meals.
