4th of July Weekend: Enjoy the Holiday Without Derailing Your Progress!

The 4th of July is one of the biggest weekends of the summer! Between BBQs, beach days, vacations, fireworks, and a few extra drinks, it's easy to feel like your healthy habits have to take a backseat.

Here's the good news...they don't.

One holiday weekend doesn't ruin your progress, just like one healthy meal doesn't magically transform your body. It's what you consistently do before and after the holiday that matters most.

Here are our top tips for enjoying the long weekend while staying on track with your health and fitness goals.


1. Don't "Save" Your Calories

One of the biggest mistakes people make is skipping breakfast or barely eating all day because they know they're going to a BBQ later.

Unfortunately, this often backfires.

Showing up starving usually leads to overeating, grazing mindlessly, and making choices you wouldn't normally make.

Instead, eat balanced meals throughout the day. Prioritize lean protein, vegetables, fruit, and plenty of water before heading to your event. Arriving satisfied—not starving—helps you make more intentional choices.


2. Prioritize Protein First

At almost every cookout, you'll find a protein source.

Choose foods like:

  • Grilled chicken

  • Lean Burgers (even if you skip one bun)

  • Lean turkey burgers

  • Lean steak

  • Shrimp

  • Grilled fish

  • Pulled chicken or pork (watch sugary sauces)

Protein helps keep you full, supports muscle maintenance, and makes it easier to avoid constantly snacking throughout the day.

Note: often times, burgers and turkey burgers are HIGH fat at BBQs. Offer to bring your own to share and choose a lean cut 93% or leaner at the supermarket.


3. Build a Balanced Plate

Instead of filling your plate with chips, macaroni salad, and desserts first, start with:

  • Half your plate filled with vegetables or fruit

  • A palm-sized serving of lean protein

  • One or two carbohydrate choices you truly enjoy, in reasonable amounts.

Remember—you don't have to try everything. Pick your favorites and enjoy them guilt-free.

4. Stay Hydrated

July heat can sneak up on you.

Many people mistake dehydration for hunger, and alcohol only increases fluid loss.

Aim to:

  • Drink water before you arrive.

  • Carry a water bottle throughout the day.

  • Alternate alcoholic beverages with water or sparkling water/seltzer.

5. Be Mindful of Liquid Calories

Summer cocktails can easily contain more calories than an entire meal.

Frozen drinks, sugary mixers, and specialty cocktails add up quickly.

Better options include:

  • Light beer

  • Hard seltzers

  • Vodka, tequila or clear liquor with soda water and lime

  • Wine

If you choose to indulge, enjoy it—but be mindful of how quickly drinks can add calories without helping you feel full.

If you plan to track your alcohol in to your macros, divide the calories of that beverage by 4 and count them as carbs.

Example: 1 Surfside = 100 calories. 100 calories / 4 = 25 grams carbohydrate per 1 can Surfside.


6. Get Some Movement In

Your workout doesn't have to be perfect!

A quick morning walk, strength workout, bike ride, swim, game of volleyball, or simply playing with your kids all count.

The goal is to stay active and keep your routine alive.

Remember: movement is a celebration of what your body can do—not a punishment for what you ate!


7. Enjoy Dessert Without Guilt

It's okay to have dessert.

Whether it's apple pie, brownies, cookies, or ice cream, enjoy your favorite treat and move on.

The biggest mistake isn't having dessert—it's thinking you've "blown it" and deciding to eat everything else in sight because you'll "start over Monday."

There is no need to earn your food or punish yourself afterward.


8. Focus on the Memories, Not Just the Food

The 4th of July is about spending time with family, friends, and making memories.

Don't let food become the entire focus of the day.

Enjoy the conversations, the games, the fireworks, and the people around you.

Those are the moments you'll remember long after the BBQ is over.


9. Get Right Back to Your Routine

This may be the most important tip of all.

Don't wait until Monday.

If your BBQ is Friday, make a healthy breakfast Saturday morning.

Get your workout in.

Drink your water.

Prep your meals.

One indulgent meal or one fun weekend doesn't undo months of hard work—but letting one weekend turn into a week or a month can.
